Nepal Trekking Fitness Preparation: 12-Week Training Plan
Preparing your body for a Nepal trek requires 3–4 months of targeted training. This 12-week plan covers cardio, strength, and load-bearing preparation for treks from Poon Hill to Everest Base Camp.
No amount of enthusiasm compensates for poor fitness on Nepal's high-altitude trails. These training principles apply whether you are preparing for Poon Hill or Everest Base Camp.
Overview
A realistic fitness preparation program for EBC requires 12 weeks of consistent training. For lower-altitude treks like Poon Hill or Langtang, 6–8 weeks of targeted preparation is sufficient.
Best Time to Start Training
Begin at least 12 weeks before your trek departure date. Altitude fitness (VO2 max) improves slowly — cramming does not work.
Week 1–4: Aerobic Base
- 3× weekly hikes of 2–4 hours with 200–400m elevation gain
- 2× weekly moderate cardio (running, cycling, swimming)
- Focus on sustained aerobic output — not speed
Week 5–8: Load and Duration
- Introduce a loaded daypack (8–10kg) on weekend hikes
- Increase hike duration to 5–7 hours
- Add stairs training — 30–40 floors daily excellent preparation for steep Nepalese trails
Week 9–12: Peak Load and Specificity
- Full 10–12kg pack on all hikes
- One long day per week (8+ hours on trail)
- Include descents — knees take the hardest punishment going down
Strength Training Priorities
- Quads and glutes: Squats, lunges, step-ups with weight
- Core: Planks, dead bugs — stability on uneven terrain
- Calves and ankles: Single-leg calf raises, ankle mobility work
Practical Tips
Train in your actual trek boots — break them in completely before departure. Blisters from new boots above Namche are miserable and avoidable.

FAQ
Is yoga useful for trekking prep? Yes — hip flexibility and breathing awareness are both valuable at altitude.
Can I train on a treadmill? Better than nothing, but outdoor hill hiking with a pack is far more specific training.
How fit do I need to be for Poon Hill? General good fitness with some uphill hiking experience — it is Nepal's most beginner-friendly major trek.
